Ab wheel rollout: technique, common mistakes and how to programme it

The ab wheel rollout is one of the toughest anti-extension core exercises you can do with a cheap piece of kit. Roll out only as far as you can keep your lower back from sagging, and it will build a very strong trunk.

What the ab wheel rollout trains and why it is worth doing

As the wheel rolls away from you, the lever gets longer and gravity tries to pull your hips towards the floor. Your abs, obliques and deep trunk muscles fight to stop your lower back arching, while your lats and shoulders control the wheel. It is essentially a moving plank, and a lot harder.

That makes it a great progression once standard planks feel easy. The strength it builds helps you keep a stiff, stable trunk when you squat, deadlift or press overhead.

How to do an ab wheel rollout

  1. Kneel on a mat with the wheel on the floor in front of your knees, hands on the handles, arms straight and shoulders over the wheel.
  2. Tuck your pelvis slightly, squeeze your glutes and pull your ribs down, as if bracing for a light punch.
  3. Slowly roll the wheel forwards, letting your hips and shoulders travel together so your body stays in a line from knees to head.
  4. Go only as far as you can hold that position. The moment you feel your lower back start to arch, stop.
  5. Pull the wheel back towards your knees using your abs and lats, keeping your arms straight.
  6. Breathe out as you return, reset your brace, and go again.

Common mistakes

  • Lower back sagging. The banana shape puts load on your spine instead of your abs. Shorten the range.
  • Sitting back on the return. Pushing your hips back towards your heels to reel the wheel in turns it into a hip exercise. Hips and shoulders should move together.
  • Going too far, too soon. Full rollouts are an advanced skill. Most people need weeks of partial reps first.
  • Bending the arms. Keep your arms straight so your trunk and lats do the work.
  • Rushing. Slow, controlled reps are harder and safer than fast ones.

Easier and harder versions

To make it easier:

  • Roll towards a wall so the wheel stops at a set distance.
  • Rest your forearms on a stability ball and roll it forwards a short way.
  • Try plank walkouts: from a high plank, walk your hands a little further forwards and back.
  • Master the dead bug first if keeping your back still is a struggle.

To make it harder, roll further out, add a 2 second pause at the end of your range, or, once you are very strong, work towards rollouts from your feet, which are a genuinely advanced movement.

How to programme the ab wheel rollout

Do 3 sets of 5 to 10 controlled reps, two or three times a week, with around a minute of rest. Quality matters far more than reps, so end the set when you can no longer keep your back from sagging. It fits well at the end of a strength session or in a dedicated core block.

Balance it with anti-rotation and side-bending work such as the side plank. If rollouts give you lower back pain rather than burning abs, reduce the range or switch to an easier version, and get advice if the pain continues.

Not when you stay within a range you can control. Problems usually come from rolling too far and letting the lower back sag, so start with short rollouts.

How long does it take to do a full ab wheel rollout?

It varies a lot. Many people need several weeks or months of partial rollouts before they can reach full extension from their knees with good form.
